Row easily for 10 minutes, then alternate four 4-minute work intervals with three 3-minute easy rows. Finish with a 5-minute cooldown. Set your monitor to time intervals if supported, or use the browser timer.

Set the machine for repeatable strokes

On a Concept2 RowErg, the damper changes the feel of the stroke; it is not an intensity dial. Concept2 suggests starting around 3–5 and choosing a setting that lets you maintain technique. Keep the setting consistent between intervals. See Concept2's damper and drag-factor guide.

What split should I row?

There is no universal 500-metre split for Norwegian 4x4. Start at a controlled split you can sustain for four minutes, and compare the next three efforts. If your split slows sharply or technique breaks down, ease the next interval. Running pace and running max HR do not automatically translate into rowing targets.

Use heart rate alongside technique

The usual protocol target is 85–95% of max HR during work, but rowing-specific response and measurement can differ. Do not yank harder to chase an early reading. Keep a coordinated leg drive, body swing and arm finish, then recover in reverse order. Row easily during the three-minute rests.

Before the next session

Record the four average splits and perceived effort. First aim for similar, controlled intervals; only then consider changing pace. This is a practical adaptation of the timing structure, not evidence that all running-study outcomes transfer to rowing. Read the research limits and example progression.
